Hey there, beginner here. Used to be a hardgainer but now I realize that I can actually put on some mass after a good training. At the moment I weigh 67 kilos with 175 cm height. Both arms are 32 cm and my chest is 96. This is the training program I'm currently following for a month.

Day 1:

Warm up: 10 min

Sit Up: 3 sets max

Hanging Leg Raise: 3 sets max

Bench Press: 4 sets 12-10-8-6

Inc. Dumbbell Press: 3 sets 10-8-8

Push-up: 3 sets max

Pull-up: 4 sets max

Lat Pulldown: 3 sets 10-8-8

Inverted Row: 3 sets max

DB. Alt Curl: 4 sets 12-10-8-8

Barbell curl: 3 sets 8

Day 2:

Hyperext: 3 sets 15 reps

Superman: 2 sets max

Plank: 2 sets max

Leg Press: 4 sets 10-8

Leg extension: 3 sets 12

Leg curl: 4 sets 10

Calf Raise: 3 sets 10

Shoulder dumbbell press: 4 sets 12

Lateral Raise: 3 sets 12

Rear Delt Machine: 2 sets 12

Lying Triceps Ext: 4 sets 12

Cable Pushdown : 3 sets 10-8.

30 sec max rest between reps and 2 mins between areas.
